Cardio on Rest Days: When It Helps, When It Costs You
Should you do cardio on your rest days?
The internet gives you two answers, both wrong.
Bro-science answer: "Cardio kills gains. Never run."
Fitness influencer answer: "You should do 10,000 steps and a 30-minute fasted Zone 2 session every morning to maximize fat loss while maintaining muscle."
The real answer depends on three things: what kind of cardio, how much, and what you're actually training for.
Here's the framework.
The two cardio types worth caring about
Most rest-day cardio decisions come down to choosing between two intensity zones.
Low intensity (Zone 1 to Zone 2). A pace you can hold a conversation through. Walking briskly. Slow cycling. Easy rowing. Heart rate roughly 60 to 70% of max.
High intensity (Zone 4 to Zone 5). Intervals. Sprints. Hard 5-minute pushes. Heart rate 85% to max.
These do completely different things for your body. They have completely different costs.
Low intensity costs almost nothing. It increases blood flow, supports recovery from lifting, burns calories without disrupting muscle protein synthesis, builds aerobic base. It is the closest thing to a free lunch in training.
High intensity is metabolically expensive. It dips into the same recovery budget your lifting uses. It can interfere with strength and hypertrophy adaptations if dosed wrong. It can absolutely improve your conditioning, but you pay for it.
Match the cardio to the goal
If your goal is fat loss
Yes, do cardio on rest days. Make it mostly low intensity.
Target 30 to 60 minutes of Zone 2 work on most rest days. Walking after meals, easy cycling, swimming, an incline treadmill. Hit 8,000 to 12,000 steps a day on top of training.
Why this works: low-intensity cardio burns calories without dipping into the recovery budget your lifting needs. You can lose fat and keep your strength up.
Avoid: long, hard cardio sessions that leave you exhausted. They cost recovery you need for the lifting that's actually preserving your muscle in the deficit.
If your goal is muscle gain
Some cardio is fine. Most of it is unnecessary.
Two to three short Zone 2 sessions a week (20 to 30 minutes each) maintain your aerobic base, support recovery between lifting days, and don't blunt hypertrophy.
Beyond that, every extra minute of cardio is a minute of recovery you're not putting toward growing muscle.
Avoid: long-duration cardio. Avoid any high-intensity intervals that leave your legs trashed before leg day.
If your goal is strength (powerlifting, strongman, etc.)
Strict minimum. A few 20-minute Zone 2 sessions a week, optional walking on most days.
Cardio is not the friend of maximum strength. Aerobic adaptations and strength adaptations compete for the same recovery resources at the high end. You can absolutely be aerobically fit AND very strong, but you're not optimizing for the cardio.
If your goal is general fitness or athletic performance
Cardio is part of the program, not an addition.
Two to four sessions per week, mixing Zone 2 base work with some higher-intensity intervals (1 or 2 sessions a week max). Cardio is a core training input, not something stuffed onto rest days.
If your goal is body recomposition
Walk a lot. Run rarely.
Recomp lives at maintenance calories. The signal you're trying to send is: you need to grow muscle, lose fat, and adapt. Walking adds energy expenditure without taxing recovery. Long, hard cardio adds expenditure but eats into the recovery you need for the growth signal.
8,000 to 12,000 steps a day. One or two Zone 2 sessions of 30 to 45 minutes a week. That's it.
The interference effect (and why it's overrated and underrated at the same time)
You'll see "interference effect" in fitness articles. It means: cardio and strength training compete for adaptive resources, and doing too much cardio can blunt strength and hypertrophy gains.
Two important truths nobody tells you together:
It's overrated for most people. If you do 2 to 3 short Zone 2 sessions a week, the interference is essentially zero. You can be a strong lifter who also runs. Plenty of people are.
It's underrated for high-volume lifters. If you're already at the high end of your weekly volume per muscle group and you add 5 hours of hard cardio a week on top, you will under-recover and stall. The interference shows up not because cardio is bad but because total stress exceeded your recovery budget.
Translation: small to moderate cardio doses are fine for almost everyone. Large doses interfere when you stack them on top of already-high training stress.
Active recovery: the rest-day move that actually works
Best use of a rest day for most lifters is "active recovery," not "cardio."
Active recovery is light, easy, mobility-focused movement. Examples:
- A 30 to 45 minute walk after dinner
- 15 minutes of foam rolling and mobility work
- An easy bike ride at conversational pace
- A swim with no time pressure
- Yoga, if you actually enjoy yoga
Active recovery does three things:
- Increases blood flow to muscles you trained the day before, accelerating recovery.
- Reduces stiffness from yesterday's session.
- Adds expenditure without taxing recovery.
Most people doing "rest day cardio" should be doing active recovery instead.

How much is too much?
A simple rule that works for ~95% of lifters:
- 2 to 4 hours of cardio per week: small dose. Almost always net positive.
- 4 to 6 hours per week: moderate. Fine if your recovery and nutrition are dialed in.
- 6+ hours per week: large. Only justified if cardio is part of your actual goal (running a half-marathon, doing a triathlon, athletic conditioning).
Going from 0 to 6 hours of cardio per week in a month while also lifting hard is how you end up under-recovered and confused about why your strength is dropping.
What to do next
Identify your primary goal from the list above (fat loss, muscle gain, strength, general fitness, recomp).
Match your cardio dose to it. Most people are doing too much of the wrong kind or too little of the right kind.
