How Much Protein You Really Need (Not What the Supplement Industry Says)

The supplement industry wants you eating 300 grams of protein a day.

That's because they sell you protein.

The actual science wants you eating less than that, and the difference between the science and the marketing is the difference between hitting your goal and wasting money.

Here's the real number for your bodyweight, why it's lower than you've been told, and how to hit it without choking down a fourth chicken breast.

The number: 0.7 to 1.0 grams per pound of bodyweight

That's it.

For a 180-pound person, that's 126 to 180 grams of protein per day.

The fitness internet says 1.5 to 2.0 grams per pound. That's roughly double what you actually need to maximize muscle protein synthesis. Studies that compared 0.8 to 1.6+ grams per pound consistently show no additional muscle gain past about 0.8 to 1.0.

The reason the industry insists on 2 grams per pound: protein powder companies sell protein powder.

The reason you should care about getting this right: every gram of protein you eat above the actual need is calories that could have been carbs or fat (or just unnecessary calories). It's not better. It's just more expensive.

Why the number varies inside the range

The 0.7 to 1.0 range exists because different situations call for different points in the range.

Closer to 1.0 g/lb if:

  • You're in a calorie deficit (cutting). Higher protein protects lean mass during fat loss.
  • You're over 40. Anabolic resistance increases with age. Slightly more protein compensates.
  • You're highly active (lots of training and physical work).
  • You're already lean and trying to get leaner.

Closer to 0.7 g/lb if:

  • You're in a clear calorie surplus (bulking with confidence).
  • You're younger (under 30) with no significant training stress.
  • You're not trying to build muscle, just maintain general health.

The default the app uses sits at the higher end of this range for fat loss (2.2 g/kg, about 1.0 g/lb) and slightly lower for muscle gain (2.0 g/kg, about 0.9 g/lb). Both are inside the evidence-supported range.

Why the supplement industry pushes higher numbers

Three reasons.

One: it sells more product. Telling you 300 grams a day moves more whey than telling you 150.

Two: a few outlier studies. Two or three studies showed marginal benefits at higher intakes in specific populations (heavily anabolic-stage bodybuilders, elderly populations with severe deficiencies). These get cited as if they represent everyone.

Three: more is always more, right? Wrong, but it's a hard reflex to argue with. People hear "more protein = more muscle" and assume the curve is linear. It's not. It's a plateau.

The dose-response curve for protein has a sharp uptake from 0 to about 0.8 g/lb, then flattens out completely. After about 1.0 g/lb, you're paying calories for zero additional benefit.

How to actually hit your number

Most people hit their carb and fat targets easily and miss protein by 30 to 50 grams a day. The fix is structural, not heroic.

Anchor every main meal at 30 to 40 grams of protein. Three meals at 35 grams each = 105 grams. You're 80% of the way there before you've thought about it.

Make protein the first decision for every meal. Don't build your meal around carbs and add protein as an afterthought. Pick the protein first, then build sides around it. The mental shift makes everything easier.

Use protein-dense foods, not "high-protein for what it is" foods. Real protein foods (chicken, beef, fish, eggs, Greek yogurt, cottage cheese, tofu, lentils, whey protein) deliver 20 to 30 grams per typical serving. Foods marketed as "high protein" (granola bars, cereal, pasta) deliver 5 to 8 grams while pretending to be a protein source.

Snack on protein, not on carbs. Greek yogurt. Cottage cheese. Jerky. Cheese sticks. A protein shake. Hard-boiled eggs. Each of these adds 15 to 30 grams of protein to your day without feeling like a meal.

Don't be afraid of protein powder. Whey isolate or casein. 25 to 30 grams per scoop. Mixed in water, milk, or a smoothie. The cheapest, fastest way to close a protein gap. There's nothing magical about whole-food protein vs. powder for muscle protein synthesis.

The 30-gram-per-meal rule

Per-meal protein matters as much as daily total.

Your body can effectively use about 30 to 40 grams of protein in a single meal for muscle protein synthesis. Doses substantially above that produce diminishing returns within that one meal.

This is why distributing protein across 3 to 5 meals beats hammering 100 grams at dinner. Your muscles "check in" with protein at each meal. If a meal has 10 grams, you got a weak signal. If it has 35, you got a full signal. If it has 80, you got a full signal and wasted 45 grams.

Target 30 to 40 grams at every main meal. Snacks can be 15 to 25 grams.

What about the 30-gram cap idea?

You may have read that "the body can only absorb 30 grams of protein at a time." That's a myth.

Your body absorbs everything you eat. Absorption is not the limiting factor.

What's limited is the muscle protein synthesis response per meal. Past 30 to 40 grams in one sitting, the additional protein gets used for things other than muscle building (energy, other tissues, etc.). It's not wasted. It's just not building muscle.

So: eat more than 30 grams in a meal if you want. It won't hurt you. It just won't build extra muscle.

Vegetarians and vegans

Plant-based protein works. It just requires more variety and slightly higher total intake.

Plant proteins are generally lower in leucine (the amino acid that triggers muscle protein synthesis) per serving than animal proteins. Compensate by:

  • Eating 10 to 20% more total protein than the omnivore target.
  • Combining sources (rice + beans, hummus + bread, soy + grain) to get a full amino acid profile.
  • Including soy products (tofu, tempeh, edamame, soy protein powder) regularly. Soy has the best leucine content of plant proteins.
  • Using pea or soy protein powder if your dietary intake is short.

Vegan bodybuilders exist. Vegan strength athletes exist. The protein math works. It just takes deliberate planning.

Common mistakes

"I'll just eat a ton of protein and stop tracking carbs and fat." Total calories still matter. 300 grams of protein doesn't help if you're 1,000 calories over maintenance and getting fatter. Macro balance matters.

Spreading protein too thin. 100 grams of protein split into 15 snack-size doses doesn't trigger muscle protein synthesis as effectively as 3 meals at 35 grams each.

Trusting "high protein" marketing. Read the label. If a product brags about being high protein but the serving has 8 grams, it's not high protein.

Eating only protein. Carbs fuel training. Fat supports hormones. You need all three. Don't drop carbs to 50 grams a day in pursuit of "protein-focused eating."

Counting collagen and incomplete proteins as the same. Collagen has poor amino acid balance for muscle building. Bone broth and collagen supplements are fine for joints and skin, not great for hitting your muscle-building protein target.

What to do next

Today: calculate your number. Bodyweight in pounds x 0.8 = your daily protein target.

Tomorrow: track every gram for a week. Most people are surprised by where they actually land.

If you're 30+ grams short of target: add a daily protein shake or shift two meals toward more protein-dense options.

If you're over target by 50+ grams: you can eat less protein and not lose any muscle. The leftover calories could go toward more carbs (better training) or just fewer total calories.
